Why your heart rate in zone 2 sometimes tells you almost nothing

You are running easy. You pick up the pace a notch and your heart rate stays where it was. You ease off again and it does not drop. Is your heart rate monitor wrong, or is your zone wrong?

What happens physiologically

Your heart rate follows your effort, but not in a straight line and not immediately. In the easy range — roughly everything below your aerobic threshold (LT1), the top of your genuinely easy work — the relationship between pace and heart rate is flat. Your body absorbs a little extra pace without needing many more beats. Closer to your threshold that curve steepens: there, the same step up in pace produces a much larger jump in heart rate.

On top of that, your heart rate is slow. After a change of pace it usually takes one to two minutes to settle. So if you speed up and slow down a few times during an endurance run, what you read on your watch is mostly that lag.

And then there is cardiac drift: during a steady endurance run your heart rate creeps up the longer you go, even at exactly the same pace. Heat, fluid loss and fatigue add up. On a long easy run a gradual rise is simply part of it, without you going any harder.

Put those three side by side and the experience makes sense: in the easy range the heart rate response is flat, slow and drift-prone. Which is exactly where it is least suited to steering by.

So why is that boundary there at all

Zones translate "easy", "steady" and "hard" into something measurable. That helps against a familiar trap: going too hard on your easy days, and being too tired on the days that actually matter.

But a zone boundary comes from an anchor — usually your threshold heart rate (LTHR) or your maximum heart rate — which is then divided into percentages. If that anchor is a few beats off, every one of your zone boundaries shifts with it. And even with a good anchor, a single beat of difference is smaller than the noise any heart rate measurement carries: with a chest strap, and certainly with a wrist sensor.

None of that is a reason to drop zones. It is a reason to read them as a band rather than as a line.

What to steer by instead

Steer by pace or feel where your heart rate stands still. If it does not move with your pace on an easy run, it is the least informative signal you have at that moment. Your pace is more concrete, and your breathing is more honest: if you can talk in full sentences, it is easy.

Judge an endurance run as a whole, not minute by minute. One kilometre a few beats above your boundary says little. The question is whether the whole run was easy, and whether you could repeat it tomorrow.

Watch the drift rather than the absolute number. If your heart rate stays flat at the same pace across an hour, you were in your endurance zone. If it walks away in the second half while your pace holds, you were too high — even if you stayed under the boundary. That ratio between pace and heart rate over time is called aerobic efficiency (often decoupling), and it says more than a single snapshot.

Start at the bottom of the band. If you begin an easy endurance run at the top of your zone, you have no room left for the drift that is coming anyway.

Frequently asked questions

Is a flat heart rate a sign that I am fit?

Often it is: a well-trained aerobic system absorbs small differences in pace without the heart rate having to rise. But it can also be fatigue — when you are properly tired your heart rate sometimes refuses to climb, even when you run harder. So look at the whole picture: resting heart rate, sleep and how you feel.

Should I just raise my zone boundary then?

Not on the strength of one run. If you consistently run comfortably just above your boundary while your heart rate stays flat, that is a hint your aerobic threshold sits higher than your zones assume. That deserves measurement across several sessions, not an adjustment by feel.

Is a wrist sensor good enough for endurance runs?

For easy endurance work, usually yes. Wrist sensors are least reliable during quick changes and at high intensity — which is exactly where you want a chest strap. Wear it tight enough, and not too close to the wrist bone.

Which matters more: staying in the zone or holding the pace?

On an easy day: staying easy, because that is the point of the session. Whether you guard that with heart rate, pace or feel matters less than that you guard it at all. If your heart rate stands still in that range, use the signal that does move.
